A Desk Worker’s Friend: 3-Minute Shoulder Stretches for Your Work Breaks

By evening your shoulders are rock hard and your head feels heavy. That discomfort may be a sign that the area around your shoulder blades has stiffened from posture and shallow breathing. No equipment, fine in a suit. Here is a 3-minute routine, exactly as I teach it at the gym.
Why shoulders stiffen so quickly
Long hours leaning forward shorten your chest muscles (such as the pectoralis minor) and make your back muscles (rhomboids and trapezius) slack off. On top of that, continued shallow breathing builds a habit of “breathing with your shoulders,” and a vicious circle of poor blood flow → stiffness → headaches sets in. In the hot season you also tend to run short of water and electrolytes through sweating, so you tighten up even more.
A 30-second warm-up to reset your posture
Seated neutral (15 seconds)
Sit toward the front of your chair and feel the seat with your sit bones. Lift your solar plexus slightly so your ears, shoulders and pelvis line up vertically.
Three deep breaths (15 seconds)
Breathe in through your nose, widening your ribs sideways, and breathe out long through your mouth with a “whoo.” It’s right if the area around your solar plexus moves, not your shoulders.
The 3-minute office routine
① Shoulder-blade circles (30 seconds)
With your elbows bent, do 10 circles forward and 10 backward. Don’t shrug, and make the path of your elbows big.
② Chest-opening stretch (30 seconds)
Set your posture (5 seconds)
Sit toward the front of your chair with ears, shoulders and pelvis in line. Tuck your chin slightly to lengthen your neck.
Hand position (5 seconds)
Clasp your hands lightly behind your back (if that’s hard, hold a towel, or just place your hands with fingertips pointing outward).
The movement (hold 5 seconds × 6 reps = 30 seconds)
As you breathe in, lift your breastbone (above the solar plexus) forward and diagonally up. At the same time, think of pulling your shoulder blades down and together (don’t raise your shoulders). Relax as you breathe out and return. Hold 5 seconds, 6 times.
Where you should feel it: a pleasant stretch across the front of your chest to the base of your shoulders. Sharp pain is a no.
Common mistakes: shrugging your shoulders, over-arching your lower back, pulling your arms back too hard, holding your breath.
A wall-based alternative (for those who feel pain, 15 seconds each side)
Put your elbow at 90 degrees against a wall or door frame and lean slightly forward. When you feel a stretch across your chest, take 3 breaths.
③ Neck side release (20 seconds each side)
Hold the chair with one hand and use the other to guide your head lightly diagonally forward. Take 3 breaths before it starts to hurt.
④ Shoulder-blade release (30 seconds)
Reach your arms forward and round your back to spread your shoulder blades apart, then pull your elbows back to bring them together. Repeat 10 times. Focus on moving your shoulder blades, not your hands.
⑤ Standing Y raise (40 seconds)
Standing, raise and lower both arms in a “Y” shape 15 times. If you want some weight, use a 500 mL plastic bottle. Don’t arch your lower back.
⑥ Back stretch and breathing (30 seconds)
Rest your hands on the desk and push your hips back. Where your back stretches comfortably, take 3 slow breaths.
The total is about 3 minutes. A guide is one set in the morning and one in the afternoon. Before or after a meeting, just ① (30 seconds) is fine.
Tips and mistakes to avoid
- Don’t use momentum, and don’t hold your breath
- Stop right away if you feel numbness or sharp pain (stop just short of “feels good”)
- If you tend to shrug, avoid it by keeping distance between your ears and shoulders
A sample day
- 9:30 one set before email
- 14:30 one set to fight post-lunch drowsiness
- Before heading home just ① and ⑥ for 30 seconds to refresh
The longer you keep at it, the lighter that evening heaviness gets. For the first two weeks, mark it on your calendar.
An extra 60 seconds for more effect (on days you have time)
- Band external rotation: elbows at 90 degrees, open outward, 10 reps × 2
- Thoracic rotation: seated, turn your upper body left and right, 10 times each
This widens your range of motion and increases blood flow around your shoulders even more.

Q. How soon will I feel results?
A. Some people feel the evening heaviness ease in about a week. Stubborn stiffness tends to change in 2–4 weeks.
Q. Is it OK in a suit?
A. Yes. On days your arms don’t lift easily, cut the reps in half and keep it comfortable.
Q. My desk is cramped.
A. Skip ⑤ and do just ①, ② and ⑥. Even a total of 90 seconds is enough to reset.
