Hello, this is Kitamura, the owner of Orange Fitness in Kai City, Yamanashi.

After long periods of sitting, the front of your hips feels tight and your lower back feels heavy the moment you stand up. It’s a very common complaint. The cause is the iliopsoas (the hip flexor), which shortens when you sit, and the glutes (gluteus maximus and medius), which tend to slack off. Today I’ll share a 3-minute mini routine to bring your pelvis back to neutral, which you can do at the gym or at work.

First, understand why it tightens (30 seconds)

  • Sitting = your hips are always bent. The iliopsoas shortens, and your pelvis tends to tip forward or backward.
  • If your glutes aren’t working, the fronts of your thighs and your lower back compensate and get tight when you stand and walk.
  • The solution is three steps: ① loosen the front (iliopsoas), ② wake up the glutes, ③ breathe with a neutral pelvis.

The 3-minute pelvis reset (no equipment, fine beside your desk)

① Iliopsoas release: “undo the tight front of the thigh” (60 seconds)

  • Get into a half-kneeling (lunge) position. Keep your back foot on its toes and your pelvis square to the front.
  • Lightly squeeze your glutes and, keeping your torso upright, shift your weight forward by 1–2 cm.
  • When you feel the front of your back-leg hip stretch, take 3 breaths: in through your nose, out in a thin stream through your mouth. Switch sides.

Tip: don’t arch your lower back. Keep your pelvis facing forward.

Avoid: bouncing, or leaning your upper body back.

② Glute activation: “switch your glutes on” (70–80 seconds)

Hip hinge to the wall, 10 reps

  • Stand with your back to a wall, 20–25 cm in front of it.
  • Push your hips back toward the wall, folding from the hips (keep your back long).
  • When your glutes lightly tap the wall, come back up.

This teaches you to pull with your glutes, not the fronts of your thighs.

To progress: if you have a mini band, put it above your knees and press out lightly.

③ Neutral pelvis and breathing: “lock it in” (40–50 seconds)

Standing rib-cage breathing, 3 breaths

  • Standing, line up your ears, shoulders, pelvis and ankles vertically.
  • Draw your solar plexus in by 1 cm, and breathe in through your nose as if expanding your belly 360 degrees.
  • Breathe out slowly through your mouth (6–7 seconds), so your ribs don’t flare forward.

It’s working when you feel your pelvic floor, lower belly and ribs tighten in that order as you exhale.

It takes about 3 minutes. Do one set in the morning and one in the afternoon, and standing up will feel noticeably lighter.

A super-short version for busy people (90 seconds)

  • ① Half-kneeling hip flexor stretch: 20 seconds each side
  • ② Hip hinge: 8 reps
  • ③ Standing breathing: 2 breaths

Even this is fine before a meeting or before you head out.

Cautions so you don’t hurt yourself

  • Stop the stretch just short of comfortable (stop on sharp pain or numbness).
  • If you have swayback, always draw your solar plexus in by 1 cm.
  • If your knees bother you, put a cushion or towel under your knee in ①.

A “+60 seconds” to make walking and squats easier

  • Monster walk, 20 steps (with a mini band): activates the side glutes (gluteus medius)
  • Hip internal and external rotation, 10 reps: seated with knees at 90 degrees, slowly turn your toes in, then out

Q. When will I feel results?

A. As early as a week for some people. You’ll notice it in how light standing up feels and in a longer stride.

Q. Before or after cardio or strength training?

A. Before is recommended. When your hips move well, your form settles and it helps prevent injury.

Q. Can I do it discreetly at my desk?

A. For ①, you can put your front foot on a chair while standing. For ②, just the movement of pushing your hips back still helps.
